How to Do the Exercise

Setup

Lie on your back with both heels resting on a physioball and the legs comfortably straight.

How to perform it

Lift the hips into a bridge, bend both knees to roll the ball toward you, then slowly straighten the legs to roll the ball away while keeping the hips controlled.

Dosage

3 sets, 8–10 repetitions, Tempo 2-1-3, Rest 90 seconds

Progress when

  • You can keep the hips controlled throughout the full range
  • The roll-out remains slow
  • Symptoms settle appropriately afterward

Scale back if

  • The hips repeatedly drop
  • Hamstrings cramp or the ball becomes difficult to control
  • Pain remains meaningfully worse afterward
